How to Row - The Single Greatest Drill Ever

This is one of the best drills you can do if you're just getting started on the Concept2 rowing machine to help you understand how to connect to the machine. It's called "legs only" and "legs and body". What this does is isolate just the legs and then the transition from the legs into hip swing. This is beneficial to develop because the legs are 60% of the stroke while the hips being 30%. This is extremely important especially if you're just starting out on the rower because so few people really learn how to push the legs into the machine when it's the biggest driver of force when rowing. Many love rowing because it can offer a great workout for your legs, your back, your butt and more but it's only as effective to the degree you move properly. This is a great place to start. The real challenge in rowing and other endurance sports is the competition between you and the race course, you and the clock, but more than anything, between you and your mind. Success in rowing is all about your mental ability to handle the pain and fatigue, lack of oxygen, and your ability to push your boundaries. The endurance sport athlete’s biggest opponent can be found in the mirror. Self-awareness is crucial to excelling beyond your own limits. Mental Toughness Is the mental side of training incorporated into your workouts or it is just something you think should come easy? Do you know how to use mental toughness to elevate your performance? Are you one of those athletes who gets anxious before every test or workout? Can you differentiate between competition and training? Are you able to achieve the results you set yourself to or do you always fall short? Train Smarter…and Harder Your success on the erg requires you to continually move towards your physical and emotional limits. When you’re tired and your body seems to reach its threshold, you have to stay with the discomfort just a little bit more. When you don’t like the training conditions you have to learn to embrace them. Finding adverse conditions to train in is simply being smart! Sooner or later you’ll have to compete or train in those fatigued and painful moments. If it intimidates you to train with or compete against much better competition, seek those situations! That is how you gain access to the next level! Get comfortable being uncomfortable and you’ll become successful. Mastering Pain and Fatigue If you think hurting isn’t or shouldn’t be part of becoming a better athlete you are mistaken. It doesn’t come easy and you need to master a couple of things. First, is how to control your focus when you begin to hurt. Second, is how to neutralize negative thinking and self-doubts your mind is telling you when the pain comes. You need to eliminate negative self-talk and be confident in those hard hours of work that got you to the point you’re at. Focus on the strategy and plan you or your coach came up with and visualize it. Focus Under Pressure You must develop the ability to concentrate on what’s important and block out everything else. Longer workouts force you to keep focus. You may still psych out but monitoring your training and knowing when it gets hard for you is how you can improve upon this skill. Focusing on the right things at the right time is key. Dealing with Adversity Do setbacks and failures bring you down and give you the extra motivation to thrive even more? Winners build their success on their failures. They learn from their mistakes and then leave them behind. That is what we call rebound-ability. To the successful person, failure is something that you do to get to success, to reach your goals. Mental Preparation Get ready ahead of time. Rehearse the plan and visualize your strategy to the smallest detail. If you are prepared, the pre-race jitters are usually less significant and focusing throughout a piece becomes effortless. If there are points in your races where you always fall apart, mental rehearsal can help you turn these weak spots into areas of strength. Read our article on the mental preparation required for rowing to learn more. Physical Preparation Becoming efficient and better at rowing without first paying your physical dues is impossible. But once you are able to give a good effort physically it’s important to include and talk about the mental side of training and competing. Don’t just hope without mental preparation to get close to your potential. As we’ve said before, hope will fail you 100% of the time. Prepare both aspects of training and you can excel as a mentally tough competitor. Do Your Goals Drive You? I failed many times during my training but just as much, I pushed through intervals at the end of a session that I thought I’m not capable doing. With many hours many, a lot of hard work, and millions of meters later I learned what preparation, visualization, and mental drills work for me. I learn something new every workout about myself. What drives me is my goal to be a better rower, trainer, and to get as close to fully realize my potential as much as possible.

The recovery is one of the most overlooked under practiced pieces of the rowing movement. A lot of people don't think about the recovery because you can't do work to the machine there. The work is done in the drive phase. However, in reality, this movement is actually dependent on the time you spend in the recovery. Why You Shouldn't Lift Your Heels on the Concept2 Rowing Machine

We're here to tell you why you STILL shouldn't lift your heels why you're on the machine! Is it generally accepted to lift your heels in the sport of rowing: yes. Can you lift your heels and still perform the rowing movement properly: yes. Is is appropriate to lift your heels when you're teaching someone for the first time how to use the rowing machine: NO. Why? Because the minute that you allow someone to lift their heels, the hips slide underneath the shoulders. The minute you put someone's heels down, you eliminate the possibility of them putting their hips behind the shoulders. Does it shorten the stroke? Sometimes. BUT, we're teaching them good movement. Heels down teaches them how to press through the entire foot and how to press through the heel and engage the posterior chain. It doesn't dominate the posterior chain, but it helps overcome one of the biggest learning hurdles to the machine: the catch. By teaching good movement patterns, you can improve over time when flexibility increases, or they lose weight, or they get more range of motion. But good movement practices MUST BE ESTABLISHED FIRST. Once someone commits to the technique and understands how to press through the entire foot, then we'll allow them to flash the heel with a purpose. Not just "because" rowing says so. Concept2 Rowing Machine Maintenance: Part 1 Everyday Cleaning and Care

Today is part one and we’re focusing on everyday maintenance. Which is easy, thanks to their industrial strength design. What you’ll need today is water, a towel, chain oil (3 in 1 oil) and cleaning solution. It’s good practice to wipe down the slide/monorail after every workout with a rag dampened with water. Getting the oil, grease, dust, etc off. Continue giving the rest of the machine a good once over and cleaning the rest of the machine. You’ll be amazed at how much dust is on there that you can’t see, especially in, on, and around the flywheel. And what have we learned about dust gathering in and around the flywheel, class? Next, use the cleaning solution on the handle, the seat, and the buckles. And lastly, the buttons. Especially if you’re in a gym. Which concludes the general wipe down and cleaning protocol. Then take your star driver, don’t use a power drill, we have seen them strip the machines, and tighten the bolts on the bottom and underside of the machine. It’s good to do this every couple months. You can also check the ones on the backend. Finally, the chain oiling. This should be done every 3 months and you should grab a friend for this one! One person holds the handle, one person puts a little bit of chain oil on the towel and runs it on the chain. Don’t put a ton of oil on there, just a light coating. Then run the chain in and give it 10-20 strokes and feed it through. Concept2 Rowing Machine Maintenance: Part 3 the Chain and Handle

Today we're going to the underbelly of the beast! The systems that keep the handle and the return of the handle functioning. Reasons you might need to service this area: you may find that you have broken links in your chain, frozen links, or if the handle isn't returning "crisply" and/or if there isn't tension in the system. Concept2 parts are cheap and the machines are built to industrial strength. So seriously, don't neglect them! Start by lifting up on the latch and splitting the machine in two parts. Then stand the machine upright and pull out the plastic sheet, give it a wipe down if it's dirty, which will then expose the chain and bungee system. If your chain is having an issue, you're going to need to flip the machine over and get in there with some tools, with Concept2 will walk you through. They'll give you a maintenance guide that will show you everything. If your issues is the handle not retracting, there's an easy solution: and it starts with the bungee. If you get under there and you can see the elastic on the bungee, it needs to be replaced. If your problem is the handle not returning as it should be, get into the bungee attachments. They attach in two places - the left and the right. On the left it's a hook that faces away, on the right it's a hook that faces towards. If you need more tension, loosen the hook and feed the slack through. Creating a higher tension point on the bungee so it has a greater return tension. Make sure you equally tension both sides. To put it back together, put the plastic sheet back in and put the pieces back together. Easy as pie! Concept2 Rowing Machine Maintenance: Part 2 Cleaning the Flywheel

Part 2: the guts of the flywheel! Grab some water, a towel and a power drill. Make sure that you've wiped off the cage before you start removing all 4 of the cross braces on the cage. Put that drill into reverse and start backing out the screws on the faceplate on the mesh cage and slide it out a bit. The goal is to back them out enough to loosen the long metal strip enough for you to be able to take it out and clean it. Continue backing out the screws, making sure to keep the nuts together with the screws until you fully remove the front faceplate and can access the flywheel housing. Once you have access, wipe down EVERY SINGLE FAN BLADE. Dust creates slippage and removes air supply and makes your machine less effective. You're making machine happy by doing this! Take your time. You should be doing this twice a year. To put it back together, make sure the C2 is facing the right direction, throw the bolts back in, and slowly wind them back in. Don't tighten them fully, because you need to feed the plate back through. Go back in and tension your bolts, being careful to not over tension! Welcome to part 2 of our beginners guide to rowing! Today we're talking (again) about the most important part of the stroke, the catch position, and relaying that into a good force application. As well as leading into the next phase of the stroke. First up: how do we actually apply force to the machine? For that we're bringing you the Pause Drill. With this drill we're learning how to apply force to the machine properly. We need to learn that the legs produce the majority of the force through the stroke and that in order to transfer that leg drive, we have to brace through the hips and midline, while hanging from the arms. From the catch position, get to the release position and pause and release the hands, staying open and engaged in the 11 o'clock position. From that position, come back to the catch and 1 o'clock position and take the time to make sure you're in the correct position. The next time, give a little more force production in the drive, making sure everything is tight and locked together driving through. Tracking progress seems to be even more important to the CrossFit athlete. The data helps determine improvement or lack thereof. However, as a rowing coach I see many athletes of all levels not paying much attention to the monitor of the Concept2 rowing machine. And although this machine is now a staple of the CrossFit community, a majority of athletes literally pull and pray with eyes closed. In such a data hungry time, I’m always surprised to see this. In this article, we’re going to talk about the benefit of training all modalities of rowing by using different speeds to make you better. Now for a quick lesson about that screen, most of you are looking at through closed eyes. The screen is called the “performance Monitor” or (PM). The PM displays intensity in pace, calories, and watts. The pace is shown as time per 500 meters. We refer to this as our split time. This number will decrease the faster you go. A pace of 2:00 means that is takes you two minutes to complete 500 meters. The opposite is true when looking at watts or calories. The numbers will increase. You will produce more watts or burn more calories as you increase your intensity. So What is Stroke Rate? Stroke rate is the number of strokes you take per minute. It can also be called spm or strokes per minute. The concept2 rowing machine has this displayed on the top right or bottom left corner of the screen depending on which display option you have selected. Knowing your stroke rate is just as important as knowing your split time or pace. For most workouts, we will generally stay between 24-30 strokes per minute. But, there are times when we will be lower or higher. For instance, when we do a 2000 meter time trial. We might start somewhere over 40 strokes per minute and then settle into our racing pace somewhere around 34 strokes per minute. How to Control Your Stroke Rate There is a misconception we would like to clear up. Rowing harder does not necessarily mean more strokes per minute. As you increase your speed you are applying more power to your drive yet still relaxing in the recovery. When we see someone rowing with high strokes per minute without proper position in the catch and power in the drive, it’s like watching an air dancer or windsocks outside a car dealership. The key to increasing your stroke rate while maintaining intensity is to apply good power at the beginning of the stroke. Bracing your mid-line and engaging your legs, as well as keeping your recovery under control. Don’t rush your recovery. It’s called the recovery for a reason. Your recovery should take twice as long as your drive. Ways to Train Stroke Rate The Dark Horse rowing program incorporates many ways to start rowing “harder” with tips and drills as well as beautifully written workouts.
